The 3 most important things to do if you’re going to the gym for the first time — or the first time in ages

Walking into a gym for the first time — or returning after a long break — can feel intimidating, even for former gym rats.

Rows of unfamiliar equipment, seasoned lifters and the pressure to keep up can make anyone feel out of place.

But experts say a few simple strategies can help make your return to exercise feel safer, more enjoyable and, most importantly, sustainable.

“When people come to the gym for the first time or after taking some time off, they often feel they have to make up for lost time,” Alex Prostano, owner and coach at Orangetheory Fitness in Manhattan, told The Post.

“The encouraging part is that your body can still adapt remarkably well. With a gradual, consistent approach, you can absolutely build strength and improve your fitness after 40.”

1. Start lighter than you think

Resisting the urge to lift heavy right away is one of the smartest things beginners can do.

“One of the biggest mistakes is comparing yourself to who you used to be instead of focusing on where you are today,” said Prostano. “Maybe you lifted heavier or ran faster years ago, but trying to pick up exactly where you left off often leads to unnecessary soreness or even injury.”

Lighter weights place less stress on the joints while helping build muscular endurance and reinforce proper movement mechanics before progressing to heavier compound lifts like squats or deadlifts.

“One workout isn’t going to transform your fitness, but it can leave you so sore that you’re reluctant to come back if you overdo it,” said Prostano.

“For us, we’d much rather see someone finish their first workout feeling like they had a little more to give than feeling completely exhausted.”

What’s more, being a beginner can actually work in your favor.

People who have never lifted weights — or are returning after a long break — often experience “newbie gains,” meaning they respond quickly to almost any new resistance training stimulus because of their lower starting fitness level.

Even relatively light weights can help spark muscle growth and strength gains.

2. Master the movement

Proper form is the foundation of every exercise and a long, healthy gym habit.

Using good technique means performing movements with proper posture, alignment and control so the intended muscles do the work while reducing strain on the joints. That could mean keeping your back flat during a deadlift or your knees aligned over your toes during a squat.

“Good technique builds confidence and gives you a solid foundation as your workouts become more challenging,” said Prostano.

He also recommends seeking guidance from a trained professional to learn proper training technique.

A 2025 study found that people who received instruction — whether through personal training, group fitness classes or educational classes — demonstrated significantly greater knowledge of proper movement and exercise technique.

“There’s no downside to learning proper technique or adjusting an exercise to match your current fitness level,” said Prostano.

3. Plan beyond your first workout

The people who make the most progress aren’t necessarily the ones who train the hardest, but the ones who keep coming back.

“Instead of asking yourself how hard you can push today, ask yourself if this is a routine you’ll still be excited to follow a month from now,” advised Prostano.

“Even two or three workouts a week can make a meaningful difference when you stay consistent.

Research suggests long-term exercise success comes down to three key factors: enjoying your workouts, exercising at a consistent time and building the habit gradually.

A 2021 study found that working out at the exact same time each day helped people develop stronger exercise habits and become more physically active overall, with consistent early morning workouts showing the strongest association.

Another study found that beginner gym-goers who maintained regular exercise at three months, six months and one year reported higher levels of enjoyment, adherence and support from friends and family.

“It’s great to be motivated, but it’s more important to put that energy into building consistency instead of trying to have the perfect workout right away,” said Prostano.
